Lie down the way you actually sleep, flat on your back, and pay attention to your chin. If it is pressed down toward your chest, the pillow is too tall. If it points up past level, toward the wall behind you, the pillow is too flat or there is not enough of it.
What you are after is a face roughly parallel to the ceiling, with the small space under your neck filled instead of left open. It is the posture you hold standing with good alignment, turned on its back. If you can, have someone look at you from the side, or prop a phone against a lamp and take a photo. People are bad at feeling this from the inside, and one look usually settles it.
Most back sleepers land between 2.25 and 3.25 inches once they check. A firm mattress pushes you toward the top of that range, because your shoulders do not sink in and the pillow has more distance to cover. A soft mattress does the opposite, since your upper body settles into it and the gap under your head shrinks.
Firmness matters more on your back
On your back, your head rests in one spot all night. It barely moves, and steady weight in one place is what finds out a soft pillow. Soft foam keeps giving under that load, so a pillow that measured 3 inches at bedtime can be closer to 2 by the middle of the night, and your chin drifts back with it. A supportive medium firm foam holds the height it promises.
Construction matters here too. Solid one-piece foam keeps its cut height, because there is nothing inside to move around. Shredded fill shifts out from under your head over a few hours and packs into the corners, so the loft you fluffed up at bedtime is not the loft you wake up on.
